Daily Undulating Periodization: How It Works and How to Build a Program

Resistance training requires consistency, but performing the same sets, repetitions, and loads for extended periods may eventually produce diminishing returns. At the other extreme, changing exercises and training variables without a clear plan makes progress harder to measure.
Daily undulating periodization offers a structured way to introduce variation. Instead of maintaining one repetition range or training intensity for several weeks, the program changes its emphasis from one workout to the next. A person may complete a higher-repetition session early in the week, a heavier strength session several days later, and a moderate-load or power-focused session at the end of the week.
This article explains daily undulating periodization, how it differs from linear periodization, what research says about strength and muscle growth, and how to build a practical program. It also provides a three-day daily undulating periodization example and discusses how the model may apply during later-stage rehabilitation.
What Is Daily Undulating Periodization?
Daily undulating periodization is a resistance training model that changes variables such as load, repetitions, sets, or movement velocity from one workout to the next. The same movement or muscle group may be trained several times per week, but each session has a different emphasis.
The word “daily” refers to changes between individual training sessions. It does not mean that training must take place every day. “Undulating” describes how volume and intensity rise and fall across the training week rather than moving in one direction for an extended block.
A simple daily undulating periodization schedule may include:
Monday: Higher repetitions with a moderate load
Wednesday: Lower repetitions with a heavier load
Friday: Moderate repetitions performed with faster intent
Daily undulating periodization is a form of nonlinear periodization. In weekly undulating periodization, the training emphasis changes from one week to the next. In DUP, that change occurs each session.¹
A DUP program can vary one or more of the following training variables:
Percentage of one-repetition maximum
Repetitions per set
Number of working sets
Rest intervals
Exercise variation
Repetitions in reserve
Proximity to muscular failure
Variation alone does not make a program periodized. Each change should connect to a defined training goal and fit within a planned progression.
Daily Undulating Periodization vs. Linear Periodization: What Is the Difference?
Daily undulating periodization changes training volume or intensity from session to session, while linear periodization usually changes those variables gradually across several weeks.
A traditional linear periodization program often begins with higher-volume, lower-load training. As the program progresses, repetitions decrease and loads increase. A person might perform sets of 10 to 12 during the first phase, sets of 6 to 8 during the next phase, and sets of 3 to 5 near the end.
Daily undulating periodization places those repetition ranges within the same week. For example:
Training day | Linear model | Daily undulating model |
Monday | 3 sets of 10 | 3 sets of 10 |
Wednesday | 3 sets of 10 | 4 sets of 5 |
Friday | 3 sets of 10 | 3 sets of 8 |
In the linear model, the person may continue using sets of 10 for several weeks before progressing to another phase. In the daily undulating model, the session goal changes each time the movement is trained.
Both approaches can support resistance training progress. The best fit depends on training experience, weekly frequency, recovery, goals, and the ability to complete each planned session.
Is daily undulating periodization better than linear periodization?
Daily undulating periodization may provide an advantage for maximal-strength development in people with prior resistance training experience, but research does not show that DUP is superior for every outcome or population.
One study involving strength-trained men found greater maximal-strength improvements with an undulating program than with a linear program.² Another study found that both approaches improved one-repetition and eight-repetition maximum performance, with results differing by exercise and testing measure.³
A 2015 systematic review found no significant difference between linear and undulating periodization for upper- or lower-body strength.⁴ A later meta-analysis reached a more specific conclusion: periodized training supported greater one-repetition maximum gains than nonperiodized training, and undulating models produced greater strength gains than linear programs among trained participants. The same advantage was not found among previously untrained participants.⁵
These findings suggest that training experience matters. DUP may be especially useful when a trained person needs several exposures to a movement each week and wants to develop more than one strength quality during the same phase.
Is Daily Undulating Periodization Good for Strength and Muscle Growth?
Daily undulating periodization can support strength and muscle growth, but its value may differ by outcome. Research suggests a possible maximal-strength advantage for trained individuals, while hypertrophy results are generally similar to linear programming when training volume is comparable.
Is daily undulating periodization good for strength?
DUP allows heavier loading to remain in the program while other sessions address training volume, technique, or power. This provides frequent practice of the primary movement without requiring every workout to use the same demanding load.
A 2022 systematic review and meta-analysis found that periodized resistance training produced greater one-repetition maximum gains than nonperiodized training when volume was equated. Undulating periodization also produced greater one-repetition maximum gains than linear periodization among trained participants.⁵
Individual studies do not always reach the same conclusion. Differences in program length, participant experience, exercise selection, weekly volume, and testing methods can shape the results. DUP should therefore be viewed as one programming option rather than a guaranteed path to larger gains.
Is daily undulating periodization good for hypertrophy?
Daily undulating periodization can support muscle growth by providing adequate weekly volume and exposure to several loading ranges. Current evidence does not indicate a consistent hypertrophy advantage over linear periodization.
A systematic review comparing linear and daily undulating programs concluded that both approaches produced similar muscle-growth outcomes. The authors also noted that more research was needed among trained individuals and clinical populations.⁶
For hypertrophy, total training volume, exercise selection, effort, progression, and recovery may matter more than the specific periodization label. A DUP structure can still help organize that workload and distribute demanding sets across the week.
How Do You Create a Daily Undulating Periodization Program?
To create a daily undulating periodization program, choose a primary goal, determine weekly training frequency, assign a focus to each session, select suitable loads and repetition ranges, and establish a progression method.

1. Choose the primary training goal
Start by identifying the main outcome for the training cycle. Common goals include:
Maximal strength
Muscle growth
Muscular capacity
Power
Return to activity
Maintenance of several physical qualities
A program can address several goals, but one should usually guide the main exercise selection and progression.
2. Select the weekly frequency
DUP is commonly used when a movement or muscle group is trained two to four times per week. Greater frequency creates more opportunities to assign distinct session goals.
A two-day structure may alternate between volume and strength. A three-day structure can include volume, strength, and power. Four-day programs may divide the emphasis across upper- and lower-body sessions.
3. Give each session a clear emphasis
A three-day training week might include:
Volume day
Strength day
Power or moderate-load day
The session label should describe the primary goal rather than dictate every exercise. A strength-focused workout can still include moderate-load accessory exercises.
4. Choose loads, repetitions, and effort targets
Training percentages can provide a starting point, but percentages alone may not reflect daily readiness. Repetitions in reserve or rating of perceived exertion can help adjust the prescribed load.
For example:
Volume day: 8 to 10 repetitions with two or three repetitions in reserve
Strength day: 3 to 5 repetitions with one or two repetitions in reserve
Power day: 3 to 6 repetitions performed with fast intent and well below failure
High-repetition training should not automatically be considered a light or recovery session. Sets performed close to failure may create considerable local fatigue.
5. Establish a progression method
Progression can come from:
Adding load
Adding repetitions
Adding a working set
Increasing range of motion
Improving movement speed
Reducing assistance
Advancing exercise complexity
Changing every variable at once makes it difficult to identify what produced the training response. Progressing one or two variables at a time provides clearer information.
What Is an Example of Daily Undulating Periodization?
A daily undulating periodization example may train the same movement three times per week using a different load and repetition goal during each workout.
The following example uses the squat pattern:

Wednesday | Strength | 4–5 sets of 3–5 | 80%–88% of 1RM |

The exact exercise does not need to remain identical. A program might use a back squat on the strength day, a split squat on the volume day, and a lighter squat performed with fast intent on the power day.
A four-week progression could look like this:
Week 1: Select manageable loads and establish baseline tolerance.
Week 2: Add a small amount of load or one repetition per set.
Week 3: Increase the load while staying within the assigned repetition range.
Week 4: Reduce volume before beginning another progression cycle.
The program should allow repetitions to remain technically consistent. A heavier load that changes the intended movement strategy may no longer serve the session goal.
How Many Days per Week Should You Use Daily Undulating Periodization?
Daily undulating periodization is commonly programmed across two to four weekly sessions, depending on the goal, training history, schedule, and recovery capacity.
Two weekly sessions may be enough when resistance training is one part of a larger activity schedule. Three sessions provide room for separate volume, strength, and power goals. Four sessions may suit programs that divide upper- and lower-body training or use several variations of a primary lift.
More sessions do not automatically produce better results. Weekly volume and fatigue still need to remain manageable. Training frequency should allow enough exposure to promote progress without causing a sustained decline in performance or symptom tolerance.
How Can Daily Undulating Periodization Be Used in Rehabilitation?
Direct research on daily undulating periodization during rehabilitation is limited. Most DUP studies involve healthy adults, trained participants, or strength-focused populations. The available hypertrophy review specifically called for more research in clinical populations.⁶
DUP may become more applicable during later-stage rehabilitation, once key movement patterns can be performed consistently and the person tolerates resistance training several times per week.
For example, a later-stage knee program could vary the squat or leg press pattern across three sessions:
Session 1: Moderate load and higher repetitions for local muscular capacity
Session 2: Heavier load and fewer repetitions for force production
Session 3: Lower load with faster intent for power development
The movement pattern can remain stable while the training dose changes. This allows performance, symptoms, and recovery to be compared across different loading conditions.
Programming decisions should account for pain behavior, swelling, range of motion, movement quality, tissue irritability, surgical precautions, and the response during the following day. A planned heavy session may need to shift to a moderate session when symptoms or fatigue are higher than expected.
What Are the Drawbacks and Common Mistakes of Daily Undulating Periodization?
Daily undulating periodization requires more planning than repeating one set-and-repetition scheme. Without a stable framework, variation can become random and progress may become harder to assess.
Common mistakes include:
Changing too many variables at the same time
Making every session highly demanding
Using percentages based on an outdated one-repetition maximum
Adding more weekly volume than the person can tolerate
Changing exercises so often that skill development is limited
Failing to track loads, repetitions, symptoms, or recovery
Treating high-repetition sessions as recovery workouts
Progressing load despite declining movement quality
DUP may also be unnecessarily complex for someone who is making steady progress with a simpler program. People with limited training availability may gain more from a consistent two-day plan than from trying to fit several distinct training goals into an irregular schedule.
Daily undulating periodization provides a structured method for changing resistance training demands across the week. Its main benefit is not constant variety. Its value comes from assigning a defined purpose to each session while keeping the exercises and progression measurable.
Current evidence suggests that DUP can support maximal strength and muscle growth. Trained individuals may receive a greater strength benefit from undulating volume and intensity, while muscle-growth outcomes appear similar between daily undulating and linear programs when training volume is comparable.⁵˒⁶
A successful program begins with a primary goal, uses manageable training volume, and tracks the response to each session. In later-stage rehabilitation and return-to-performance settings, the same framework may help organize strength, muscular capacity, and power training within one weekly cycle.
